Public Health Advice Isn't Always Performance Advice


Spend any time on social media and you'll eventually hear the same message:

"People simply eat too much."

For many people, that's true.


The average North American is more sedentary than ever. Desk jobs dominate the workday. Leisure time is increasingly spent in front of screens. Highly processed, calorie-dense foods are inexpensive, convenient, and available almost everywhere. It's no surprise that obesity, type 2 diabetes, and metabolic disease continue to rise.


From a public health perspective, encouraging people to reduce excess calorie intake and move more is entirely reasonable.


So when someone says, "Just eat less," they're not necessarily wrong.

The problem is that this advice is often presented as though it applies equally to everyone.

It doesn't.


At PuncHIIT Fitness, we coach people whose lives look very different from the average sedentary adult. Many of our members strength train three or four days each week, attend boxing or kickboxing classes, carry kettlebells, walk thousands of steps every day, and actively work to build muscle, improve bone density, or recover from injury.


For those individuals, "just eat less" can become not only unhelpful—but counterproductive.


The truth is far more nuanced:

Public health nutrition and performance nutrition are not the same thing.


Understanding that distinction may completely change how you think about food.


Why the Message Exists in the First Place

Before we critique the advice, it's important to acknowledge why it exists.

For someone who:

  • spends most of the day sitting,

  • rarely exercises,

  • gains weight year after year,

  • regularly consumes calorie-dense processed foods,

reducing overall calorie intake is often one of the highest-impact interventions available.


Weight gain ultimately requires a sustained energy surplus.


While hormones, medications, sleep, stress, food quality, genetics, and many other factors influence appetite and body weight, the body cannot continually store energy that it never receives.


That's why reducing calorie intake often works.

The problem isn't that this advice is wrong.

The problem is assuming the same prescription applies to someone whose body has entirely different demands.


The Missing Word Is "Context"

Calories have become one of the most misunderstood topics in nutrition.

Some people treat them as the enemy.

Others dismiss them entirely.

Neither perspective is accurate.

Calories are simply units of energy.

Imagine telling two people they should put exactly 20 litres of fuel into their vehicle every week.

Someone training six hours each week requires a different amount of energy than someone who barely leaves their chair.

It's appropriate—or inappropriate—for the demands being placed on the body.

That's the conversation we should be having.

Not whether calories are "good" or "bad."

Conditioning creates fatigue.

Mobility sessions challenge connective tissue.

Recovery requires energy.


Protein.

Carbohydrates.

Healthy fats.

Hydration.


People love investing in the workout.

Few appreciate the nutritional investment required afterward.


Think of training like renovating a house.

The workout is the demolition crew.

Recovery is the construction crew.


Without enough building materials, the house never improves.

You simply keep tearing it apart.


The same thing happens inside your body.

You don't become stronger during training.

You become stronger while recovering from training.

And recovery isn't free.


The Biggest Nutrition Mistake We See Isn't Overeating—It's Under-Fuelling

This may come as a surprise, especially given the constant stream of weight-loss messaging on social media, but one of the most common nutrition problems we encounter at PuncHIIT Fitness isn't that people are eating too much.


It's that many active adults are eating too little for the amount of training they're doing.

That doesn't mean they're starving themselves.

In fact, many are trying to make healthier choices.


They're eating salads, lean protein, vegetables, and avoiding processed foods. They're diligently tracking calories and proudly announcing they've kept their intake below an arbitrary target they found online.


Then they wonder why:

  • Their strength has plateaued.

  • They're constantly sore.

  • They crave sugar every evening.

  • Their energy crashes halfway through the day.

  • They struggle to recover between workouts.

  • Their progress seems to have stalled.

The issue often isn't a lack of motivation.

It's a lack of fuel.


Public Health Advice vs. Individualized Coaching

This is where context matters most.

Public health organizations have an incredibly difficult job.

They create recommendations designed to improve the health of millions of people.

Those recommendations must be simple, practical, and applicable to the average person.


A personal trainer, strength coach, or nutrition coach has a completely different job.

We coach one individual at a time.


That means we ask questions like:

  • How active are you?

  • What are your goals?

  • How much muscle mass do you have?

  • How often do you train?

  • Are you recovering well?

  • What's your sleep like?

  • Are you trying to lose fat, gain muscle, improve athletic performance, or simply stay healthy?


The science is the same.

The application is completely different.

Population advice might say:

"Reduce calorie intake."

Coaching asks:

"Compared to what?"

Population advice says:

"Move more."

Coaching asks:

"How much are you already moving?"

Population advice says:

"Lose weight."

Coaching asks:

"Do you need to lose body fat—or preserve muscle?"

That's why one-size-fits-all nutrition advice often creates confusion.


Muscle Isn't Free

One concept that rarely gets discussed outside sports nutrition is that muscle is metabolically expensive tissue.


Your body doesn't build muscle simply because you lifted weights.

It builds muscle because it believes maintaining that muscle will improve your ability to survive future demands.


Building muscle requires:

  • energy,

  • amino acids (protein),

  • recovery time,

  • hormones,

  • and repeated mechanical loading.


Maintaining muscle also requires energy.

From an evolutionary perspective, muscle is costly.

If food is scarce, your body becomes remarkably efficient.

It starts asking an important question:

"Do I really need all of this muscle?"

If the answer appears to be no—or if energy availability remains chronically low—it becomes increasingly difficult to build or even maintain lean tissue.


That's one reason why chronically restrictive diets often result in muscle loss alongside fat loss, particularly if resistance training and adequate protein intake aren't maintained.

For adults over 40, preserving muscle isn't just about appearance.


It's about maintaining strength, independence, metabolic health, and long-term quality of life.


What Is Energy Availability?

One of the most important concepts in sports nutrition is energy availability.

Simply put, energy availability is the amount of dietary energy left over to support your body's normal physiological functions after exercise has been accounted for.

Your body has priorities.


Before it invests energy into building stronger muscles or improving athletic performance, it first needs to support essential functions such as:

  • brain function,

  • heart function,

  • breathing,

  • immune function,

  • hormone production,

  • tissue repair,

  • body temperature regulation,

  • and countless other processes that keep you alive.


Only after those needs are met does your body have additional resources available for adaptation.


When energy availability is consistently too low, your body begins making compromises.

Those compromises can include:

  • slower recovery,

  • reduced training quality,

  • increased fatigue,

  • decreased strength gains,

  • impaired muscle growth,

  • reduced bone formation,

  • hormonal disruption,

  • decreased immune function,

  • and an increased risk of overuse injuries.

This isn't because your workouts aren't effective.

It's because your body simply doesn't have enough resources to fully adapt.


Why Eating Too Little Can Slow Fat Loss

This idea often surprises people.

Many assume that the less they eat, the faster they'll lose fat.

Initially, that may be true.

However, severe or prolonged calorie restriction often creates unintended consequences.


When energy intake becomes too low:

  • workout intensity decreases,

  • recovery worsens,

  • spontaneous daily movement often declines,

  • muscle loss becomes more likely,

  • hunger hormones increase,

  • cravings become stronger,

  • and adherence becomes increasingly difficult.


You may burn fewer calories simply because you're moving less without realizing it.

Your workouts become less productive.

You stop progressing.

You feel exhausted.

Then frustration sets in.

This doesn't mean calorie deficits don't work.

They absolutely do.

It simply means bigger isn't always better.


For active adults, the goal is rarely to eat as little as possible.

Once you have a goal beyond simply burning calories, nutrition becomes part of the training plan—not an afterthought.

Food is no longer something to "earn."


It's something that helps your body adapt to the work you've asked it to do.


A Boxer and an Office Worker Shouldn't Eat the Same Way

Imagine two people of the same age, height, and body weight.

One spends most of the day sitting at a desk, drives everywhere, and exercises once a week.

The other strength trains three times per week, boxes twice per week, walks 10,000 to 12,000 steps every day, and spends weekends hiking.

Should they eat the same number of calories?

Of course not.

Their bodies are performing completely different amounts of work.


Yet this is exactly what happens when generic calorie recommendations are applied without context.


The office worker may indeed benefit from reducing calorie intake.

The active individual may actually need more calories—particularly more protein and carbohydrates—to recover, maintain muscle, and continue progressing.

Neither approach is inherently "right."


Each is appropriate for the demands being placed on the body.

  • Participate in boxing, kickboxing, endurance sports, or other demanding activities.

  • Average 8,000–12,000 or more steps each day.

  • Are trying to build or maintain muscle.

  • Are recovering from surgery or injury.

  • Frequently feel exhausted despite sleeping well.

  • Are constantly sore or unable to recover between workouts.

  • Notice declining performance despite consistent training.

  • Experience intense hunger or evening cravings on a regular basis.


In these situations, the solution may not be fewer calories. It may be better timing of meals, higher protein intake, more carbohydrates around training, or simply consuming enough total energy to support recovery.


The objective isn't to eat as much as possible.

It's to eat appropriately.


Calories Matter. Food Quality Matters Too.

Some people hear "calories are what matter" and conclude that food quality is irrelevant.

That's not true.

You can technically lose weight eating highly processed foods if you're in a calorie deficit.

But that doesn't mean it's an optimal strategy.


Whole, minimally processed foods generally provide:

  • more fibre,

  • more vitamins and minerals,

  • higher satiety,

  • better protein quality,

  • and greater nutritional value per calorie.

They also tend to make it easier to maintain a healthy calorie intake without feeling constantly hungry.


At the same time, occasionally enjoying dessert, pizza, birthday cake, or a favourite restaurant meal doesn't suddenly make someone unhealthy.

Health isn't determined by one meal.

It's determined by consistent habits over months and years.


That's why we encourage clients to build a way of eating they can realistically maintain—not one that depends on perfection.


Stop Looking for One Rule That Fits Everyone

Nutrition is often presented as though there's a single answer.

Eat less.

Eat more protein.

Cut carbohydrates.

Avoid fat.

Fast longer.

Never eat after 7 p.m.


In reality, every recommendation depends on context.


The best nutrition strategy for:

  • a sedentary office worker,

  • a competitive boxer,

  • a 55-year-old woman trying to increase bone density,

  • a client recovering from knee surgery,

  • and a retiree hoping to stay independent,

may look completely different.


That's not because nutrition science is contradictory.

It's because human beings are different.


The better question isn't:

"What's the best diet?"

It's:

"What's the best approach for my current goals, lifestyle, and training demands?"
